Your first week in the gym, day by day

A day-by-day plan for your first seven days in the gym: what to do on each visit, how light to start, how long to stay, and how to handle the soreness.

Key takeaways

  • Go three times in week one, keep each visit under 45 minutes, and leave feeling like you could have done more.
  • Start with machines and bodyweight; you learn the movement first and the weight later.
  • Day-two soreness is normal and peaks around 48 hours; walking and a light session clear it faster than rest.

The first week decides whether you are still a gym member in March. Not because of what you lift, but because of how you feel walking out. So the goal this week is small: learn where things are, learn five movements, and do not get so sore that you dread coming back.

Here is a seven-day plan I give to people joining a gym for the first time.

Before day one

Pack a bag the night before: shoes with a flat sole (running shoes are fine for now), a towel, a 1-litre bottle, and your phone. Eat something two hours before, a banana and a glass of milk or two rotis with dal is enough. Going fasted on your first evening is a good way to feel dizzy on the leg press.

Decide your time and keep it. If it is 7 pm after office, it is 7 pm every day. Early morning gyms are emptier, if you can manage it.

Day 1 (Monday): learn the machines

Walk in, do 5 minutes on the treadmill at a brisk walk, and then do this circuit. One set of 12 reps on each, with the lightest weight that feels like something.

  1. Leg press
  2. Chest press machine
  3. Lat pulldown
  4. Seated row machine
  5. Shoulder press machine

Go round twice. Total time: about 35 minutes. You will finish feeling you could do more. That is correct. Trainers on the floor will usually set up the seat height for you if you ask; most gyms in India are happy to help on day one even if you have not bought a personal-training package.

Day 2 (Tuesday): walk, do not train

You will wake up stiff, mostly in the thighs and chest. This is normal muscle soreness and it peaks at 24 to 48 hours. Go for a 20-minute walk in the evening. Do not take the day off from moving altogether; sitting still makes it worse.

Day 3 (Wednesday): the same circuit, slightly more

Repeat Monday's circuit but go round three times instead of two, and add 5 kg on the leg press and one plate on the pulldown if the last set felt easy. Finish with 2 sets of 8 bodyweight squats to a bench and 2 sets of push-ups on your knees. About 40 minutes.

Day 4 (Thursday): rest

Nothing. Eat properly. If you have been skipping breakfast, start with 3 eggs or 100 g of paneer, because the soreness is partly your body asking for building material.

Day 5 (Friday): first free weights

Same warm-up. Then two dumbbell moves, learned slowly.

  • Goblet squat with a 6 kg or 8 kg dumbbell held at the chest: 3 sets of 8.
  • Dumbbell bench press with 5 kg or 7.5 kg in each hand: 3 sets of 10.

Then one round of Monday's circuit. If you are unsure how a move should look, the exercise guide in Repyra has a 3D model you can rotate, which is less awkward than asking a stranger to watch you.

Days 6 and 7: walk, stretch, plan

Saturday: a 30-minute walk. Sunday: nothing, or a light stretch. Sit down on Sunday evening and book your three gym times for next week in your calendar like meetings.

Mistakes that end gym memberships in week one

Copying the big guy. He has been training for six years. His chest day will put you in bed for three days.

Doing 90 minutes. Beginners do not need it, and the tiredness makes day two miserable. Under 45 minutes, every time, this week.

Testing your max. Nobody cares what you can bench in week one. You will find out in month three anyway.

Cardio only. Thirty minutes on the treadmill every day feels productive and changes almost nothing about how you look. Lift first, walk after.

Week two, you repeat the same structure and add a little weight. By week four you will be ready for a proper split. For now, three visits, five machines, two dumbbell moves. That is the whole job.

Questions people ask

How sore should I be after my first gym session?

Stiff enough to notice on stairs, not so sore you cannot sit down. If you cannot straighten your arms or walk normally for three days, you did far too much.

Should I hire a personal trainer for the first week?

It helps if you can afford it, mainly for setting machine seats and checking your squat. If not, start on machines, use video or 3D guides, and ask a floor trainer to check one lift per visit.
