Still sore. Should you train today?

A two-minute check and a decision table that tells you when to train through soreness, when to swap the session, and the few times you should rest.

Key takeaways

  • Normal soreness peaks at 24 to 48 hours and eases with light movement. Sharp joint pain is different.
  • Pain 4 out of 10 or less: train as planned. 5 to 7: lighter or swap body parts. 8 or more: rest that area.
  • Light movement clears soreness faster than lying on the sofa and keeps the habit alive.

Day two after your first proper leg workout, sitting down on the toilet feels like a negotiation. You open the app, see today says push day, and wonder if training is stupid or if skipping is weak.

Short answer: usually train, sometimes modify, rarely skip. Here is how to tell which.

What soreness is and isn't

The stiffness that peaks 24 to 48 hours after a session is delayed onset muscle soreness, DOMS. It is tiny damage in the muscle fibres plus some inflammation while they repair. It is normal, it fades in three to five days, and it gets much milder after the first month of consistent training.

Soreness is not proof of a good workout. Some of my strongest clients barely feel sore any more. And no soreness does not mean you wasted the session.

What soreness is not: a sharp pain in a joint, pain on one side only, swelling, or a pain that gets worse while you move. Those are not DOMS. Rest it, and if it is not clearly better in a week, see a physiotherapist.

The three-question check

Before you decide, do this. It takes two minutes.

  1. Walk up one flight of stairs. Does the soreness ease a little by the top, or get worse?
  2. Do 10 slow bodyweight squats or 10 push-ups, whichever matches the sore area. Rate the pain out of 10 at the end.
  3. Ask: did I sleep at least 6.5 hours and eat properly yesterday?

Eases with movement, pain 4 or under, and you slept: train as planned. Pain 5 to 7, or it did not ease: train, but change the session. Pain 8 or above, or it got worse: rest that body part and do something light.

Why training lightly beats resting fully

Blood flow is what clears the waste products and brings in the protein your muscle is asking for. Fifteen minutes of light movement usually makes the soreness feel 30 to 40 percent better by the end. Lying on the sofa does not do that.

There is also the habit problem. Beginners who skip Tuesday because of soreness skip Thursday because the chain broke. By the next Monday the gym bag is still under the bed. A short light session keeps the chain and the streak alive.

Ravi, 34, Vadodara, told me in his second week that he had not been able to lift his arms properly for three days after his first chest day. We did 20 minutes on the leg press and a brisk walk instead of skipping. Next chest session he was fine, and the soreness after it was half as bad.

How to make the next bout less painful

  • Do not go to failure on every set in your first four weeks. Stop with two or three reps left.
  • Add weight slowly. 2.5 kg a week on upper body, 5 kg on lower body is plenty.
  • New exercise? Do it with half your usual effort the first time. Romanian deadlifts and walking lunges are famous for brutal soreness.
  • Eat 25 to 40 g of protein within a couple of hours after training. Two eggs and a glass of milk, or 150 g paneer, or a scoop of whey.
  • Sleep. Seven hours. Soreness after a five-hour night is noticeably worse.
  • A warm shower and 10 minutes of easy walking in the evening beats any foam roller for most people.

Things that do not help much

Stretching the sore muscle hard. It feels like you are doing something, but studies show it changes recovery time by almost nothing. Painkillers to push through a session: no, they blunt the repair process and hide warning signs. Ice baths: fine if you enjoy them, not needed.

In Repyra, tapping the sore chip in the morning switches that day's plan to a lighter version automatically, so you don't have to work all this out at 6 am.

Soreness is information, not an instruction. Read it, adjust, and keep going.

Questions people ask

Is it bad to work out a muscle that is still sore?

Mild soreness is fine to train through with lighter weight and fewer sets. Severe soreness, 8 out of 10 or more, means rest that muscle and train something else or walk.

How long does beginner soreness last?

Usually three to five days after the first few sessions. It becomes much milder within a month of regular training.

Does stretching reduce soreness?

Barely. Light movement, a warm shower, protein and sleep do more. Stretch for mobility, not as a soreness cure.
