What to actually do on a rest day

A sample beginner week with four rest days, a 10-minute mobility routine with timings, a rest-day plate for 70 kg, and why protein must not drop.

Key takeaways

  • Three or four rest days a week for beginners, with light movement on most of them.
  • Keep protein at about 1.6 g per kg on rest days. Repair peaks 24 to 48 hours after training.
  • Take your weekly waist measurement and photo on a rest-day morning for consistent readings.

Rest day does not mean bed day. It also does not mean a secret sixth workout. Most beginners get this wrong in one of those two directions.

Your muscles grow between sessions, not during them. A rest day done well makes the next session better. Here is what that actually looks like, hour by hour where it matters.

How many rest days you need

Training three days a week: four rest days, spaced out. Four days: three rest days, never more than two training days back to back in your first six months. Five or six days a week is for people who have been training a year or more and sleep eight hours.

A typical beginner week that works:

DayPlan
MonFull body A
TueRest: 25-minute walk
WedFull body B
ThuRest: mobility routine below
FriFull body A
SatRest: something fun, badminton, a long walk, a swim
SunRest: nothing planned, cook and sleep

Notice that three of the four rest days have something small in them. Only one is completely empty.

Move, but lightly

Twenty to forty minutes of easy movement on a rest day improves blood flow, reduces stiffness and keeps your step count from collapsing to 1,500. Easy means you can talk in full sentences the whole time.

Good options: a walk after dinner (this also helps the dinner digest and the sleep come faster), a slow cycle, a swim, 20 minutes of badminton with your kids, or climbing the stairs to your flat instead of the lift.

Bad options: a 10 km run because you felt guilty, a second gym session for abs, a two-hour cricket match in the afternoon sun. Those are training days wearing a disguise.

A 10-minute mobility routine for a rest day

Do this at home, on a mat or a folded bedsheet. No equipment.

  1. 0:00 to 1:30: Cat-cow on hands and knees, slow, 15 reps.
  2. 1:30 to 3:00: World's greatest stretch. Lunge forward, drop the back knee, rotate the chest up. 45 seconds each side.
  3. 3:00 to 4:30: Deep squat hold, holding a door frame or table edge if needed. Three holds of 20 seconds, 10 seconds between.
  4. 4:30 to 6:00: Hip flexor stretch kneeling, 45 seconds each side. Squeeze the glute of the back leg.
  5. 6:00 to 7:30: Thoracic rotation lying on your side, top arm sweeping open, 10 slow reps each side.
  6. 7:30 to 9:00: Hamstring stretch, one heel on a low stool, back flat, 45 seconds each side.
  7. 9:00 to 10:00: Dead hang from a door bar if you have one, or shoulder circles and wrist circles if not.

That is it. Ten minutes, done in front of the TV. Your squat depth and your overhead press will both thank you in three weeks.

Eat like it still counts

This is the biggest mistake I see. People eat 140 g of protein on gym days and 60 g on rest days because they 'didn't work out'. Muscle repair peaks 24 to 48 hours after a session. The rest day is when the protein is being used.

Keep protein the same: around 1.6 g per kg of bodyweight, so 110 g for a 70 kg person. Carbs can come down a little if fat loss is the goal, say one roti less at lunch and dinner. Water stays the same, 2.5 to 3 litres.

A rest-day plate for a 70 kg person: 3 eggs and 2 rotis for breakfast, 150 g chicken or 200 g paneer with dal and rice at lunch, a bowl of curd and fruit at 5, and a lighter dinner of dal, sabzi and one roti by 9 pm. That lands near 110 g protein and about 1,900 kcal.

Do the boring admin

Rest days are the right time for the things that keep the week running. Cook and portion three days of chicken or chana. Wash the gym clothes before the monsoon smell sets in. Look at last week's numbers and decide what to add next week: 2.5 kg on the bench, two more reps on the row.

Take your progress photo and waist measurement on a rest-day morning, before breakfast. Rest-day mornings are the most consistent because you are not bloated from the gym day's extra food and water. The waist chart in Repyra is far more useful when every reading was taken under the same conditions.

Sleep is the main event

If you do nothing else on a rest day, get to bed 30 minutes earlier than usual. An extra half hour of sleep does more for your next session than any stretch, supplement or massage gun. Lights off by 10:30 instead of 11, phone in the other room, fan on.

A rest day is not time off from the plan. It is part of the plan, and it is the part most people are getting wrong.

Questions people ask

Should I do cardio on rest days?

Light cardio, yes: a 20 to 40 minute walk, slow cycle or swim where you can talk comfortably. A hard run or a long match in the sun is a training day, not a rest day.

Do I eat less on rest days?

Keep protein the same. You can drop carbs slightly, about one roti at lunch and dinner, if fat loss is the goal.

How many rest days does a beginner need?

Three to four a week. Never more than two training days back to back in your first six months.
